Sleep maintenance insomnia: Waking up at 3 AM

I fall asleep fine, but I wake up reliably at 3 or 4 AM every night with a racing mind and cannot get back to sleep. My whole next day is ruined.

Getting out of bed was counterintuitive but it absolutely works. It stopped me from tossing and turning for hours.

Waking at 3-4 AM is very often linked to cortisol spikes. Around this time, your body temperature begins to rise and cortisol naturally starts to increase in preparation for waking. If your baseline stress levels are high, this natural increase tips over into a full stress response, waking you up. Cognitive Behavioral Therapy for Insomnia (CBT-I) dictates the "15-minute rule": if you are awake for more than 15-20 minutes, get out of bed. Go to a dim room and do a non-stimulating activity (reading a boring book) until sleepy. Staying in bed while anxious trains your brain to associate the bed with stress.
